The 3:2:1 rule for better sleep, and how your whole day sets it up

The 3:2:1 rule for better sleep, and how your whole day sets it up

The 3:2:1 rule is a sleep hygiene checklist: stop heavy meals and alcohol three hours before bed, stop work two hours before, and put screens away one hour before. It’s one of the more sensible things to go viral on TikTok. It's a popular sleep hygiene checklist, and refreshingly, one that's actually backed by something other than clicks and likes. In a nutshell, getting a good kip depends on timing and the decisions you make when you wake, starting with when you have your morning caffeine, what and when you eat, and how you wind down. Here's how a normal OQOLife day sets the 3:2:1 rule up to actually work.

What is the 3:2:1 rule for sleep?

Here’s your solid checklist …

3 hours before bed

Stop this:

Heavy meals and alcohol

Why it matters:

Gives your body time to digest before you lie down

Afternoon

Stop this:

Work and anything stressful

Why it matters:

Lets your body start winding down instead of ticking over

Moon and Stars Icon

Evening

Stop this:

Screens

Why it matters:

Cuts the blue light that can delay your body’s wind-down signals

Your gut is constantly talking to your brain as the gut lining holds its own extensive network of nerve cells, sending signals up as well as down. Furthermore, a good chunk of the gut-brain chat happens in chemical form rather than nerves alone. Take serotonin, best known for its link to mood - most of it is actually produced in the gut, not the brain. So consider your gut holding some major power cards.

Why does good sleep start with your morning coffee, not your evening routine?

Caffeine has a half-life of roughly five to six hours, which is science's polite way of saying it overstays its welcome. A dose of caffeine at 8am is mostly packed up and gone by early afternoon. At 8pm, it’s still rattling round your system, uninvited, right when you're trying to nod off.

This is exactly why we built the 3pm crash routine around having your naturally caffeinated energy drink earlier in the day rather than later. Something from the OQO Energy Plus range with breakfast, or as your afternoon pick-me-up, gives you Vitamin C, which contributes to normal function of the immune system, and B vitamins, which contribute to normal energy-yielding metabolism and the reduction of tiredness and fatigue, alongside magnesium for electrolyte balance and a natural caffeine kick from coffee bean extract. The trick isn't avoiding caffeine, it's having it with benefits and giving it a decent head start, so it's finished its shift long before yours winds down.

If you've read our 3pm crash blog, you'll know the answer to the afternoon slump is a properly timed energy drink, not a caffeine-free afternoon of staring wistfully at the kettle. The same logic applies here: have it earlier, not later, and your evening won’t be kiboshed.

How does gut health fit into good sleep?

The 3:2:1 rule's food checkpoint is about giving your body time to digest before bed, which is easier when meals are spread across the day. It’s not just about what you eat right before bed. A gut that's had a steady, manageable supply of fibre and fermented food across the day copes with an evening meal far more comfortably than one that's had nothing since a rushed bowl of cereal at 7am and is suddenly facing a roast dinner at 8pm.

This is where Kefir Water and Prebiotic Iced Tea earn their keep, and why we've built a whole prebiotics and probiotics routine around having them earlier in the day rather than at night. Kefir Water is made with organic kefir water culture and added live cultures, and sits well with breakfast or mid morning. Prebiotic Iced Tea is made with chicory root inulin and black tea extract, with 5g of fibre in every can, and fits neatly into the afternoon. Neither one is auditioning for a bedtime drink, and that's rather the point: they've clocked off and gone home hours before the 3:2:1 countdown even starts.

What should your evening wind-down actually include?

A wind-down routine is a set of calm, repeatable habits in the hour or two before bed, like dimming the lights and putting screens away.

Two ingredients worth knowing about are magnesium which we've developed into a Magnesium 3-in-1 Capsules for your sleep routine convenience and our Hydrolysed Marine Collagen Sachets.

Magnesium is one of the more researched minerals when it comes to sleep. Our Magnesium 3-in-1 Capsules combines magnesium glycinate, magnesium malate and magnesium citrate, three forms, one capsule. Not only does Magnesium contribute to normal muscle function, normal functioning of the nervous system, normal energy-yielding metabolism, the reduction of tiredness and fatigue, and the maintenance of normal bones, science attests to its snoozing powers too. A double-blind, placebo-controlled clinical trial found that magnesium supplementation was associated with improvements in insomnia severity scores in adults over an eight week period.

Stirring something warm into a mug while your screens go dark is exactly the kind of small, repeatable habit that the 1 hour checkpoint had in mind, and one of OQO’s Hydrolysed Marine Collagen Sachets, mixed with warm water or a caffeine free herbal tea makes for a perfect soothing night cap.  Collagen peptides are naturally rich in glycine, an amino acid that's had a fair bit of sleep research pointed at it lately. A randomised crossover trial in the European Journal of Nutrition gave active adult men a glycine-rich collagen peptide supplement an hour before bed for a week, and found it reduced night-time awakenings and improved next-day overall cognitive performance.

How do you build an OQOLife day for better sleep?

An OQOLife day front-loads caffeine in the morning, spreads food and drinks across the day, and keeps the last two hours calm and screen-free. Put it all together and the 3:2:1 rule stops being three separate rules for the evening and starts being the finish line for a day that's already been building towards it. No one needs a last-minute scramble at 9:58pm. Try this …

Morning

Do this:

An OQOLife Energy Plus with breakfast

Why it works:

Vitamin C contributes to normal immune function, and B vitamins contribute to normal energy-yielding metabolism, not forgetting that precious natural caffeine boost- right when your day needs it most

Midday

Do this:

A sparkling Kefir Water

Why it works:

Keeps your gut health routine ticking along without touching your evening

Afternoon, by 3pm

Do this:

A Fibre Iced Tea plus your last energy drink of the day

Why it works:

Right at the edge of the caffeine window, well clear of bedtime but will see you saunter through that 3pm crash

3 hours before bed

Do this:

Your last proper meal

Why it works:

Matches the food checkpoint of the 3:2:1 rule

2 hours before bed

Do this:

Magnesium 3-in-1 Capsule and a Hydrolysed Marine Collagen Sachet mix-in

Why it works:

A calm, hands-busy ritual as you close down work for the day

1 hour before bed

Do this:

Screens away

Why it works:

Matches the screens checkpoint of the 3:2:1 rule

Your Life. Your OQOLife!

It’s time to start treating sleep as the last stop of your day rather than something you only think about when you crawl under the sheets. The 3:2:1 rule backed by OQO’s routines stops making it a countdown you're racing against and starts being a routine you're already halfway through, no last-minute sprint required.
